Best Beginner Strength Program Structure

How beginners should structure squat, bench, and hinge practice across the week.

Overview

Beginner strength is mostly consistent practice with linear or near-linear progression. Three full-body days covering the main lifts remains a gold-standard structure.

Set and rep guidance

Main lifts: 3–6 reps for 3–5 sets at heavier loads. Accessories: 6–10 reps for 2–4 sets. Keep form crisp before adding load. Leave 2–3 reps in reserve on most sets.

Progression

Use double progression on compounds: stay in the rep range for 2–3 sessions, then add the smallest plate jump. Deload every 6–8 weeks or when joints feel beat up. Add load when you hit the top of the rep range with solid form for all prescribed sets.

Who it's for

New lifters who want to get stronger without advanced periodization.
