Deload Week Guide: When and How to Back Off
Recognize fatigue, plan a deload week, and return stronger without losing your routine.
Overview
A deload is a planned easier week so joints, motivation, and performance can rebound. Most lifters benefit every 4–8 hard weeks — sooner if sleep crashes or bar speed dies.
Weekly schedule
Normal week— Hard training
- Usual split
Deload week— Same days, less stress
- Cut sets ~40% or load ~30–50%
Return week— Resume progression
- Start slightly under prior peak
Set and rep guidance
Keep movement patterns; reduce volume or intensity. Avoid inventing random HIIT “active recovery” that still fries you.
Progression
After deload, rebuild with quality reps. Do not jump straight to a PR attempt on day one back.
Who it's for
Intermediates pushing hard for months without a break.
FAQ
- Will I lose muscle in one week?
- No — you will not detrain meaningfully in seven easier days.
- Travel count as deload?
- Sometimes — if training stress truly dropped.
- Pain vs fatigue?
- Sharp joint pain needs assessment; fatigue is more systemic.
