Build muscle at home with dumbbells: weekly structure, progression tricks, and FAQ.
Overview
Dumbbells can grow muscle when you progress reps, tempo, and range. This plan uses three full-body home sessions with optional fourth pump day.
Weekly schedule

- Goblet squat
- DB floor or bench press
- DB row
- DB RDL
- Core
Day 2— Home full body B
- Split squat
- DB shoulder press
- Renegade or supported row
- Hip thrust
- Curl + pressdown alternative
Day 3— Home full body C
- DB squat
- Push-up or DB incline
- Pull-up/band pull
- Single-leg RDL
- Lateral raise
Set and rep guidance
Primary compounds: 6–12 reps for 3–4 sets. Isolation: 8–15 reps for 2–4 sets. Weekly hard sets per major muscle: roughly 10–20. Leave 2–3 reps in reserve on most sets.
Progression
When you hit the top of a 8–15 range on all sets, slow the tempo or move to a harder variation before buying heavier bells if needed.
Who it's for
Home trainees without a full barbell setup.
