How to Train Glutes Twice a Week
A twice-weekly glute emphasis template that fits upper/lower or full-body weeks.
Overview
Glutes respond well to hinges, squats/lunges, and targeted accessories twice weekly. You do not need a “glute only” bro day if frequency and progressive tension are present.
Weekly schedule
Lower A— Squat bias + glutes
- Squat
- Hip thrust
- Walking lunge
- Cable kickback
Lower B— Hinge bias + glutes
- RDL
- Step-up
- Glute bridge
- Abduction work
Set and rep guidance
8–15 reps on thrusts and accessories; compounds in 5–10. Drive through midfoot/heels with controlled depth.
Progression
Add load on thrusts and RDLs when reps are clean. Film depth occasionally for honesty.
Who it's for
Lifters prioritizing glute growth inside a normal split.
